How to train for Hyrox at home in 5 steps
Home training works if every station has a swap and you keep running outside. This is the order.
- Get the minimum kit. A backpack you can load to 15 to 20 kg, one kettlebell of 16 to 24 kg, a jump rope and a pull-up bar or a door-frame hang.
- Pick a swap for each station. Use the swap table to replace each station with something you can do in your space.
- Keep running outside. Running is about half of finish time. Do not replace it with indoor cardio.
- Do four sessions a week. Two strength-and-carry sessions, one hybrid and one run-focused session.
- Test the real equipment once. Try a real sled and SkiErg at a gym or a Hyrox training club before you race, if you can.
The minimum kit for Hyrox workouts at home
You need four things: a backpack you can load to 15 to 20 kg, one kettlebell, a jump rope and a bar or door-frame to hang from. That covers carries, lunges, squats, thrusters and grip work.
- Backpack or sandbag: the most useful item. It stands in for the sandbag lunges (20 kg Open Men, 10 kg Open Women), the carry and the sled.
- Kettlebell: for swaps, carries and thrusters. The race carry is 2 × 24 kg (Open Men) or 2 × 16 kg (Open Women).
- Jump rope: cardio in a small space.
- Pull-up bar or door-frame hang: grip and lats.
- Optional: resistance band, medicine ball or wall ball (6 kg Open Men, 4 kg Open Women), a bike or rower.
Home swap for every Hyrox station
Each station has a home swap that trains the same muscles, even if it is not identical. The swap table shows the race distance and what to do instead.
| Station (race standard) | Home swap | What you will miss |
|---|---|---|
| SkiErg 1000m | Resistance band pulled down from a high anchor with a hip hinge, 4 × 25 reps, then 4 × 20 s fast | The cadence and damper feel of the real machine |
| Sled push 50m | Timed Bulgarian split squats with a loaded backpack, 3 min per set, plus stair sprints | Full-body coordination through the handles |
| Sled pull 50m | Towel or rope pulling a loaded basket across smooth floor, hand over hand | The weight and the rope diameter |
| Burpee broad jumps 80m | The real movement in a hallway or driveway, 4 × 20m | Nothing. This one is free |
| Row 1000m | Bike or jump rope intervals, or a rower if you have one | The leg-back-arms row pattern |
| Farmers carry 200m | Two kettlebells or two loaded bags, 6 × 100m walks | Nothing if you can load to race weight |
| Sandbag lunges 100m | Backpack lunges, 4 × 25m | Nothing if the load is right |
| Wall balls 100 | Thrusters with a sandbag, backpack or medicine ball against a wall | The ball bounce and the 3.00m or 2.70m target |
Race weights come from the rulebook and match the farmers carry, lunges and wall balls station guides.
8 Hyrox workouts you can do at home
These eight sessions use only the kit above and 30 to 50 minutes. Do each one 2 or 3 times over a block and add load before you add volume.
| Session | Work | Why it works |
|---|---|---|
| Backpack carry loop | 6 × 200m walk with a loaded backpack or two heavy bags, 60 s rest | Stands in for farmers carry. Load a pack to 15 to 20 kg. |
| Stair sprint wall ball | 6 rounds: 5 flights of stairs hard, 15 squat thrusters with a sandbag or dumbbell | Wall ball rhythm and sled-push leg drive in one session. |
| Towel pull | 5 × 25m pulling a loaded laundry basket or sled on a towel using a rope, backing up hand over hand | Practises the rope motion at home. Use tile or smooth floor and a heavy basket. |
| Burpee broad jump block | 4 × 20m burpee broad jumps in a hallway or driveway, 90 s rest | No equipment needed and exactly the race movement. |
| Split squat grind | 4 × 3 min of continuous Bulgarian split squats with a backpack, switch legs at 90 s | Timed sets mimic the 2 to 3 minutes of the sled push. |
| Jump rope plus bag swings | 8 rounds: 60 s jump rope, 15 kettlebell or backpack swings | Engine work for a small space. |
| Home hybrid | 5 rounds: 400m run outside, 20 sandbag or backpack thrusters, 20m burpee broad jumps | The closest at-home match to the race rhythm. |
| Home grip finisher | 3 × max time hanging from a pull-up bar, then 3 × max time holding two heavy bags by the handles | Grip endurance with zero equipment cost. |
A home Hyrox training week
A good home week has two strength-and-carry days, one hybrid, one run day and a rest day or two. The table shows the layout, and the sessions come from the list above and the full library.
| Day | Session |
|---|---|
| Mon | Run outside: 5 × 1 km hard, 90 s rest |
| Tue | Split squat grind + home grip finisher |
| Wed | Rest or easy 30 min walk or bike |
| Thu | Backpack carry loop + burpee broad jump block |
| Fri | Rest |
| Sat | Home hybrid |
| Sun | Long easy run, 45 to 75 minutes |
What home training cannot replace
Home training cannot replace the real sled push, the real sled pull rope or the SkiErg, so try each of them at least once before race day. In our data a median Open Men finisher spends 2:52 on the sled push and 4:41 on the sled pull, and these are the stations where untrained athletes lose most.
If you can get to a gym once, follow the training without a sled guide and the station guides for the sled push and sled pull. For the equipment worth buying see Hyrox home training equipment.
Common mistakes
These 5 mistakes cost the most time or the most training weeks, and each one has a simple fix.
- Replacing running with a bike. A bike builds fitness but not running economy. Keep at least two outdoor runs a week.
- Using bodyweight only. Bodyweight lunges and squats stop being a stimulus quickly. Load a backpack or use a kettlebell.
- Never testing the sled. The sled push is the one movement that is hard to replicate. Get time on a real sled before race day.
- Going too light on carries. The race carry is 2 × 24 kg for Open Men and 2 × 16 kg for Open Women. Train with at least that total weight.
- Skipping hybrids. Running then doing a station is the skill. Include a hybrid session even if the stations are home swaps.
Frequently asked questions
Each answer starts with the short version, with detail after it where it helps.
Can you train for Hyrox at home?
Yes, for most of the race. Running, carries, lunges, burpee broad jumps and wall-ball-style thrusters all work at home. The real gaps are the sled push, sled pull and SkiErg, which you should try once on proper equipment.
What equipment do I need for Hyrox training at home?
A loadable backpack, a kettlebell, a jump rope and a pull-up bar cover the basics. A sandbag, a resistance band and a wall ball or medicine ball add variety. See the home training equipment guide for what to buy first.
How do I replace the sled push at home?
Use timed Bulgarian split squats with a loaded backpack and stair sprints. They build the same quad drive and cardio demand but not the coordination of the real sled.
How do I replace the SkiErg at home?
Use a resistance band pulled down from a high anchor point with a hip hinge, for 20 to 25 reps in sets. It is not identical but trains the lat and hinge pattern.
How long should a home Hyrox workout be?
Most home sessions take 30 to 50 minutes because the equipment is simple and there is no queueing.
Is home training enough for a first Hyrox?
Yes, if you also run regularly and try the real sled and SkiErg once. It will not make you fast, but it will get you to the finish line.
Bottom line
Home training can cover most of Hyrox if you swap each station for something you can do in your space, keep running outside and test the real sled once. Use the eight sessions, repeat them and add load before you add volume.
